Glycemic index and glycemic load of foods

A glycemic index table that also computes glycemic load for the portion you actually eat. The index is measured on a serving holding exactly 50 g of carbohydrate — which is why watermelon scores high even though a slice of it carries little carbohydrate. Here both numbers sit side by side, and you can assemble a whole plate: only loads can be added together.

How to flatten the response without changing the food cooling · al dente · acid
  • Cool cooked starch — Potatoes, rice and pasta produce a 10–25 % lower response once cooled: part of the starch becomes resistant. Reheating keeps the effect.
  • Do not overcook — Al dente versus overcooked pasta is about a 20-point difference. Same for grains: fluffy separate kernels beat mush.
  • Add acid — Vinegar in the dressing or a squeeze of lemon slows gastric emptying: the response to the same side dish drops by 15–30 %. That is why a dressed salad next to the potatoes actually helps.
  • Never eat carbohydrate alone — Protein and fat alongside slow absorption: bread with butter and cheese gives a gentler rise than the same bread dry.
  • Whole rather than broken down — Fruit instead of juice, grain instead of flour, potato chunks instead of mash. Mashed potato has a higher index than the potato it came from — grinding is already part of digestion.
  • Order within the meal — Start with vegetables and protein and eat the carbohydrate last, and the post-meal peak is markedly lower — with the very same plate.

All of this shapes the response, not the calories: cooled potato did not become less caloric. And none of it cancels the amount of carbohydrate, which is why the load of the plate stays the number that matters.

Insulin index: why GI alone is not enough measured for 26 foods

The insulin index shows how much insulin is released in response to a food, not how far blood sugar rises. The two numbers usually travel together, but not always: fruit yogurt has a glycemic index of 41 — low — and an insulin response of 115, higher than white bread. Meat, fish, eggs and cheese have no glycemic index at all, because they have no carbohydrate — yet they do raise insulin.

The limits nobody mentions. The insulin index is measured on portions of equal energy (1000 kJ), while the glycemic index uses portions containing 50 g of carbohydrate: the two numbers cannot be compared directly, they answer different questions. And few values are published — the original study covered 38 foods, of which 26 match this table. An empty cell means "not measured", not "zero": tables that print an insulin index for every food have filled it in by guesswork.

What GI and GL are, and where the numbers come from

The glycemic index says how far a food raises blood sugar compared with pure glucose, set at 100. It is measured in people: they eat a serving containing exactly 50 g of available carbohydrate, and blood sugar is tracked for two hours. “Exactly 50 g” is the crux: getting there from watermelon means eating over 600 g, while a hundred grams of white bread will do. The index compares foods in these artificially equalised servings, not in the ones people actually eat.

Glycemic load puts the portion back: GL = GI × carbohydrate in the portion ÷ 100. Up to 10 is low, 11–19 medium, 20 and above high. Only loads can be added together: a sum of indexes means nothing, while a sum of loads is the answer to what this meal will do to blood sugar.

The values come from the international tables of the University of Sydney (Atkinson, Foster-Powell, Brand-Miller). Where those tables publish a spread across studies, it is shown as a range: that is not our error bar but the real scatter between varieties, batches and cooking methods. For potatoes it runs from 56 to 101, and any site printing one number simply picked one out of that range.
